What is Critical Swim Speed?
Critical Swim Speed is the swimming equivalent of threshold pace in running.
It’s the fastest pace you could theoretically hold for a 1500m swim, and it sits right around your aerobic threshold. That makes it the single most useful number for setting training paces.
Train just below it and you build your aerobic engine. Train right at it and you raise your threshold. Train slightly above it and you develop speed.
Instead of guessing whether a set should feel “hard” or “easy”, CSS gives you a number on the pace clock to aim at.
How to do the CSS test
You need two time trials, swum fresh in the same session:
- Warm up properly. Don’t test cold.
- Swim a 400 time trial from a push (not a dive) and record your time.
- Recover fully. Take as much easy swimming and rest as you need to be ready for another maximum effort.
- Swim a 200 time trial from a push and record your time.
Pace the 400 evenly rather than sprinting the first 100 and hanging on. An evenly paced test gives you a more accurate CSS.
How the CSS pace is calculated
The calculator uses the standard critical-speed formula:
CSS pace per 100 = (400 time − 200 time) ÷ 2
Say you swim the 400 in 7:20 and the 200 in 3:30. The difference is 3:50, which is 230 seconds. Divide by two and your CSS pace is 1:55 per 100.
The logic: the difference between the two trials strips out the fast start you can hold for a short effort and isolates the pace your aerobic system can sustain.
How to use your CSS pace in training
Once you have your CSS pace, structure your week around it:
- Easy and recovery swimming — around 8 to 10 seconds per 100 slower than CSS. Most of your volume lives here.
- Steady aerobic sets — around 4 to 7 seconds per 100 slower than CSS. Long reps like 200s and 400s with short rest.
- Threshold sets — right at CSS pace. Classic sets like 10 x 100 or 5 x 200 with 10 to 20 seconds rest.
- Speed work — 2 to 5 seconds per 100 faster than CSS in short reps with generous rest.
Retest every 6 to 8 weeks. If your CSS pace is dropping, the training is working.

Frequently asked questions
What is a good CSS pace?
It depends entirely on your background, and comparing yourself to others is less useful than tracking your own trend. Many adult fitness swimmers and triathletes sit somewhere between 1:40 and 2:20 per 100m, while competitive pool swimmers go well under 1:20. The number that matters is whether yours is improving between tests.
How often should I retest my CSS?
Every 6 to 8 weeks is a good rhythm. Retest in the same pool, with the same warm-up, at a similar point in your training week, so you’re comparing like with like.
Should I do the 400 or the 200 first?
Do the 400 first. It’s less affected by lingering fatigue than the 200, and this is the order the standard test protocol uses. Just make sure you recover fully between the two.
Why does my CSS pace feel too hard to hold in training?
CSS is a threshold pace, so holding it for long unbroken swims should feel genuinely challenging. In training you hold it in reps — like 10 x 100 with 10 to 20 seconds rest — rather than continuously. If even short reps at CSS feel impossible, your time trials may have been paced unevenly, so retest with an even-paced 400.
Does CSS work for yards pools?
Yes. Swim the trials over 400 and 200 yards instead of meters and select yards in the calculator — your CSS pace then reads per 100 yards. Just don’t mix units between testing and training.
